Wall Balls in CrossFit and HYROX: Height, Weight & Technique

You either love them or you curse them. Almost no one has a neutral opinion on Wall Balls. The combination of a deep squat and a powerful throw with a medicine ball is no small feat. What looks simple from the outside is often intensified by the enormous number of reps. Not least due to the growing success of Hyrox, the exercise has gained even more prominence in recent years. While it has long been a standard in CrossFit, it has been an integral part of every Hyrox race from the beginning and often decides the rankings. But how are Wall Balls performed correctly? What is an efficient technique? Which muscles are trained with this exercise, and are there differences between Wall Balls in CrossFit and Hyrox?

In a nutshell

Spoiler for the entire article.

  • The basic execution is identical in CrossFit and Hyrox, yet there are differences.
  • One of the most common mistakes is throwing the ball only with the arms.
  • While the Wall Ball is in the air, your arms should not be constantly extended.

Let's get started

What are Wall Balls

Wall Balls combine a deep squat with an explosive throw of a medicine ball against a target. The goal is to throw a medicine ball from a squat position to a specific height and catch it again.

This is how one repetition works:

  • You pick the ball up from the ground and hold it in front of your chest at chin level.
  • You go into a deep squat; in the lowest position of the squat, your hips must be below your knees.
  • From the squat, you explosively throw the ball at the target or above the mark on the wall.
  • You catch the ball again and go directly into the next repetition.

Which muscles are trained with Wall Balls

Wall Balls are among the complex exercises where many muscle groups work simultaneously. These are primarily:

  • Legs: especially thighs, glutes, and calves
  • Core: abdominal and lower back muscles provide stability
  • Shoulders and arms: deltoids and triceps when throwing and catching the ball

What are Wall Balls good for

Wall Balls are a true all-rounder in training.

  • Strength endurance: Many repetitions with moderate weight, perfect load
  • Explosivity: The throw trains your explosive strength
  • Coordination: Squat and throw must work well together
  • Endurance and conditioning: Due to the high number of repetitions, they become a real challenge.
  • Everyday fitness: The movement is similar to lifting and reaching for heavy objects.

What are common mistakes with Wall Balls

When exhaustion sets in or you are under time pressure in a WOD, mistakes that make the exercise even more strenuous creep in quickly. Those who work cleanly and efficiently save energy and perfect their technique over time. A common mistake is throwing the ball only with the arms. The primary power lies in the legs and hips. The throw should come from the explosive upward movement of the entire body, not just the arms. Just as common is a rounded back during the squat. An upright chest, the ball at chin level, a firm core, and an even distribution of body weight over the entire foot ensure stability and optimal power transfer. The distance to the wall is also important to consider: those who stand too close risk the ball rebounding steeply or behaving uncontrollably. Those who stand too far away must exert significantly more force to reach the target height, which also makes catching the medicine ball more difficult. A distance of about 50 to 60 cm is ideal in most cases. However, the exact distance must be adjusted during the exercise. The ball should not throw you off balance while catching it. An often underestimated aspect is gripping the ball. Many athletes simply let the ball drop onto them or keep their arms extended the entire time while the Wall Ball is in the air. This leads to a slight loss of control and puts even more strain on the shoulders. It is better to lower your arms while the ball is in the air and actively catch it with slightly bent arms, absorb the impact, and go directly into the next repetition. Finally, breathing plays a major role. Those who hold their breath or breathe irregularly run out of steam faster. It is often recommended to: inhale while going down, exhale while coming up. Depending on how fast you perform the individual repetitions, this approach is more akin to hyperventilating. Here, you have to find out for yourself what works best for you.

Is there a difference between Wall Balls in CrossFit and Hyrox

The basic execution of Wall Balls is almost identical in CrossFit and Hyrox. The same standards for movement depth apply in both disciplines. The hips must clearly drop below the knees in the squat during every repetition. A full squat is mandatory. However, there are differences in the target height. In CrossFit, the official target height is 3.05 m for men and 2.74 m for women. In Hyrox, the target is set slightly lower: 3.00 m for men and 2.70 m for women. This minimal deviation can presumably be traced back to their different origins. While CrossFit comes from the USA and uses imperial measurements, Hyrox is based on metric standards with clean meter figures. Another difference concerns the ball weight. In CrossFit, 9 kg for men and 6 kg for women is the rule. In Hyrox, the ball weight depends on the chosen competition category:

  • In the Pro category, the throw is with 9 kg for men and 6 kg for women.
  • In the regular Open category, the weight is 6 kg for men and 4 kg for women.

Conclusion

Wall Balls are a powerful and functional full-body exercise that trains strength, endurance, coordination, and explosivity all at once. Performed correctly, they offer effective training for the legs, core, and shoulders. Both in CrossFit and at Hyrox. Small differences in target height and ball weight do not change the challenge this exercise presents. Anyone who masters technique, breathing, and rhythm can work on their fitness in a targeted way with Wall Balls and deliver consistent repetitions in competitions like HYROX or the CrossFit Open.
